Training for rock climbing

Climbing training does not aim to build massive muscle mass, but rather to maximize your strength-to-weight ratio, body tension, and body geometry on the wall.

  

1. Tendon strengthening (Hangboard)

 

Muscles adapt within a few weeks, but tendons and pulleys (the fibrous bands that hold tendons against the finger bones) take months or even years to strengthen because they have a very limited blood supply.

 

The golden rule here is gradual progression.

 

Hanging posture: Half Crimp

 

When training on the hangboard, always prioritize the Half Crimp position (B) over the Full Crimp (A).

 

Full Crimp (A):

 

The thumb locks over the index finger, and the middle finger joint is bent sharply. This grip generates immense power but places critical mechanical stress on the pulleys (danger zone). Save it for outdoor climbing.

 

Half Crimp (B):

 

The middle joint (PIP) is bent at exactly 90°, and the fingers form a natural arc without thumb involvement. This is the ideal, safe position for building tendon strength during training.

 

Standard protocol for beginners: Passive hangs (Max Hangs)

 

Perform this session after a thorough warm-up—ideally at the start of a climbing session (when you are fresh) or on a dedicated training day.

 

1. Find your reference edge:

 

18mm to 20mm edge.

Choose a hold size where you can comfortably hang in a half-crimp for about 15 seconds without shaking or your fingers slipping open.

 

2. Perform the hang:

 

7 to 10 seconds of effort.

Hang with engaged shoulders (don't let your neck sink into your shoulders) and elbows very slightly unlocked. Stop strictly at 10 seconds.

 

3. Take a full rest:

 

3 minutes of rest. This is the step most often overlooked. Your tendons need complete rest to replenish their creatine phosphate stores and avoid nervous system exhaustion.

 

4. Repeat the cycle:

 

5 to 6 blocks in total.

Perform 5 to 6 repetitions of this cycle. Do this no more than 1 or 2 times a week.

 

2. Developing Core Strength

 

In climbing, having visible abs doesn't help much if you lack body tension. The goal of the core is to transfer power from your fingers to your feet and to keep your feet glued to the holds when the terrain becomes overhanging.

 

To achieve this, skip standard crunches and focus instead on dynamic core stability and posterior chain exercises:

 

The Hollow Body Hold:

 

Lie on your back, actively press your lower back into the floor, and then slightly lift your legs and shoulders. Hold the position. If your lower back lifts off the ground, the exercise loses its effectiveness for climbing.

 

Hanging Knee or Toe Raises (Toes-to-Bar):

 

While hanging from a bar, slowly raise your feet until they touch the bar, then lower them in a highly controlled manner (without swinging). This perfectly simulates the movement of repositioning a foot that has slipped on an overhang.

 

Dynamic Plank on a Stability Ball or TRX:

 

Perform a plank with your elbows resting on a stability ball or TRX straps, then make small circles. The instability perfectly replicates the micro-adjustments required on the wall.

 

3. Hip flexibility

 

Mobile hips allow you to press your pelvis against the wall. The closer your pelvis is to the wall, the more your center of gravity aligns over your feet. The result: you take a massive amount of weight off your arms.

Incorporate these three stretches at the end of your workouts (when your muscles are warm) or on your rest days:

Frog Stretch

Adductors and hip opening

Kneel on the floor and spread your knees as wide as possible, keeping a 90° angle at both your knees and ankles. Gently push your hips backward.

Pigeon Pose

Glutes and external rotators

Place one bent knee on the floor in front of you (aiming for a 90° angle) and extend the other leg straight out behind you. Keep your pelvis square to the floor and lower your torso.

Active 90/90

Internal/ external mobility

Sit on the floor with one leg bent at 90° in front of you and the other bent at 90° to the side. Without using your hands for support, slowly rotate your knees over to the other side.
